TL;DR
Only a handful of supplements have strong, repeatedly replicated performance data: creatine, caffeine, beta-alanine, nitrate/beetroot and sodium bicarbonate. Everything else is secondary to training load, protein intake, sleep and iron status.
Why It Matters
Sports science consensus statements (IOC, ISSN) place creatine monohydrate, caffeine, beta-alanine, dietary nitrate and sodium bicarbonate in the top evidence tier, each with well-defined use cases. Creatine improves repeated high-intensity efforts and lean mass; caffeine improves endurance and perceived exertion; beta-alanine buffers in the 1-4 minute effort window; nitrate improves economy in submaximal endurance work; bicarbonate helps high-intensity efforts of 1-10 minutes. Iron deficiency is the most common performance-limiting nutritional problem in endurance athletes, especially female athletes.
How to Measure
Track performance directly: a repeatable time trial, a rep-max test, or session RPE and training load. Bloodwork every 6-12 months for athletes — ferritin, transferrin saturation, full blood count, 25-OH vitamin D, and for female athletes an assessment of energy availability and menstrual regularity (RED-S screening). Body composition where relevant, measured consistently.

Foundations first: progressive training, 1.6-2.2 g/kg protein, adequate carbohydrate for the session demand, 7-9 hours sleep. Then the evidence-tier agents. Creatine monohydrate 3-5 g daily, no loading needed, taken any time. Caffeine 3-6 mg/kg 45-60 minutes pre-event. Beta-alanine 3.2-6.4 g daily in split doses for 4+ weeks (paraesthesia is harmless; sustained-release reduces it). Beetroot juice providing 6-13 mmol nitrate, 2-3 hours pre-event, avoiding antibacterial mouthwash which abolishes the effect. Sodium bicarbonate 0.2-0.3 g/kg 60-180 minutes pre-event, trialled in training first for GI tolerance. Use third-party certified products (Informed Sport, NSF Certified for Sport) if you are drug tested.
