    Ashwagandha for Enhanced Athletic Performance

    Ashwagandha improves VO2max, strength and recovery in several trials — likely indirectly, by lowering cortisol and improving sleep rather than through a direct ergogenic effect.

    Overview

    Ashwagandha is one of the few adaptogens with randomised evidence for physical performance rather than just perceived energy. The 2021 Bayesian meta-analysis in the Journal of Functional Morphology and Kinesiology concluded that supplementation improves physical performance across strength, power and cardiorespiratory fitness measures, with VO2max the most consistently improved endpoint. The effect is real but modest, and it is not a stimulant. Trials pairing 500-600 mg daily with resistance training reported larger gains in bench press and leg extension strength, greater muscle size increases and lower exercise-induced muscle damage markers than training plus placebo. It behaves like a recovery and adaptation aid — you still have to do the training, and the benefit shows up over eight to twelve weeks.

    How It Works

    The most defensible mechanism is recovery-mediated. Trials report lower post-exercise creatine kinase, a marker of muscle damage, and better recovery of force between sessions. If each session is followed by less damage and faster restoration, accumulated training quality rises and so do adaptations — which is why the strength differences widen over weeks rather than appearing immediately. Two supporting routes are plausible. Cortisol reduction is consistently observed and, in a training block, chronically elevated cortisol works against anabolism and recovery. Antioxidant activity from withanolides may blunt excess exercise-induced oxidative stress. The VO2max signal probably reflects a combination of improved recovery, better haemoglobin and cardiorespiratory efficiency reported in some trials, though the mechanistic account here is weaker than the outcome data.

    Dosing & Protocol

    Performance trials used 500-600 mg per day of standardised root extract, most often 300 mg twice daily, for eight to twelve weeks alongside a structured resistance training programme. The STAR trial used an aqueous root extract at similar daily totals and found strength and recovery benefits over twelve weeks; the 2015 trial used 300 mg twice daily over eight weeks. Timing is not critical, since this is not an acute ergogenic aid — there is no evidence for taking it 30 minutes pre-workout the way you would caffeine. Take it with food, consistently, on training and rest days alike. The variable that actually determines outcome is the training programme: every positive trial supervised progressive resistance training, and ashwagandha without it has no demonstrated performance effect.

    Evidence

    The 2021 systematic review and Bayesian meta-analysis in the Journal of Functional Morphology and Kinesiology pooled randomised trials of ashwagandha on physical performance and found improvements across strength, power, fatigue-recovery and cardiorespiratory endpoints, with VO2max the most consistent. Bayesian modelling gave high probability to a true positive effect while making clear the magnitude is modest and the underlying trials small. The STAR trial (Nutrients, 2018) randomised resistance-trained participants to an aqueous ashwagandha extract or placebo over twelve weeks of structured training and reported greater strength adaptations and improved recovery markers. The 2015 Journal of the International Society of Sports Nutrition trial found 300 mg twice daily over eight weeks produced significantly larger increases in bench press and leg extension strength, larger arm and chest muscle size gains, lower post-exercise creatine kinase and a greater reduction in body fat percentage than placebo. Sample sizes across all three are small, most participants were young men, and several trials were manufacturer-supported — so the direction is dependable and the effect size should be read conservatively.

    Safety

    Performance trials of eight to twelve weeks reported adverse events at rates similar to placebo, with mild gastrointestinal upset, nausea and drowsiness the usual complaints. Taking it with food resolves most of these; if daytime drowsiness affects training quality, weight the dose towards the evening. The substantive risks are the same as for any ashwagandha use. Drug-induced liver injury has been reported internationally, disproportionately with leaf-containing or poorly characterised products — a relevant concern in sports supplements, where blends and proprietary formulas are common. Stop immediately for jaundice, dark urine or right upper quadrant pain. Ashwagandha can raise T3 and T4, so avoid it in hyperthyroidism and monitor thyroid function on levothyroxine. It stimulates immune activity, making it unsuitable in autoimmune disease or with immunosuppressants. Competitive athletes should note that botanical supplements are not tested for contamination by default; use a product carrying batch certification such as Informed Sport. Avoid in pregnancy and breastfeeding.

    Not a pre-workout

    Ashwagandha produced no acute performance boost in trials — benefits came from daily use over 8-12 weeks alongside training. If you want an immediate effect, caffeine and creatine have far stronger evidence, and creatine in particular outperforms it for strength.
