    Creatine is the most thoroughly researched performance supplement in existence, but stamina is precisely the domain where its benefits are most often overstated.
    The phosphocreatine system supplies energy for efforts lasting seconds, not minutes. Creatine reliably improves the ability to repeat short hard efforts with limited recovery - sprint intervals, sets in the gym, repeated bursts in team sports - because it accelerates phosphocreatine resynthesis between them. What it does not do is improve sustained aerobic endurance. In steady-state running or cycling over distance, creatine offers no performance benefit, and the associated water weight gain of one to two kilograms is a small liability.

    How It Works

    Muscle holds only enough ATP for a couple of seconds of maximal work. Phosphocreatine extends that to roughly ten seconds by donating its phosphate to ADP, a reaction catalysed by creatine kinase and far faster than glycolysis or oxidative phosphorylation can respond.
    Supplementation raises muscle total creatine by roughly 20 percent in most people, enlarging that buffer and, more importantly, speeding its refill during rest periods. Fatigue across repeated efforts largely reflects incomplete phosphocreatine recovery, which is why the benefit shows up in the fifth sprint rather than the first. There is a secondary route to stamina gains: the ability to complete more total work per session compounds into greater training adaptation over weeks, so some of creatine's apparent endurance benefit is really accumulated training quality.

    In the wider literature hundreds of randomised trials and multiple meta-analyses establish that creatine improves repeated high-intensity performance and increases training volume and lean mass gains alongside resistance training. Position statements from sports nutrition bodies describe it as effective and safe. The endurance picture is different and consistently so: trials in trained runners and cyclists find no improvement in time-trial or steady-state performance, with several noting the added body mass as a disadvantage in weight-bearing endurance. Roughly one person in five is a non-responder, typically because dietary meat intake already leaves muscle stores near saturation.

    Repeated efforts, not distance

    If your stamina goal is intervals, team sport or training volume, creatine helps. If it is a longer run or ride at steady pace, it does not.

    Safety

    Creatine monohydrate is among the safest supplements studied, with trials up to five years showing no adverse effect on renal or hepatic markers in healthy adults.

    Expect a little water weight

    One to two kilograms in the first weeks is intracellular water, not fat. In weight-class sports or weight-bearing endurance, factor it in.

    Serum creatinine rises on supplementation as a metabolic by-product and can be mistaken for kidney impairment - always disclose use before renal testing. Existing kidney disease warrants medical clearance. Persistent unexplained fatigue or exercise intolerance deserves investigation for anaemia, thyroid disease or cardiac causes rather than a supplement.
