Beta-Alanine for Physical Stamina Increase
Beta-alanine is one of the few supplements with clear benefit for sustained efforts in the one-to-four-minute range.

How It Works
Dosing & Protocol
| Context | Dose | Form | Timing |
|---|---|---|---|
| Loading phase | 4-6 g daily for 4 weeks | Beta-alanine powder or capsules | Split into 0.8-1.6 g doses through the day |
| Maintenance | 1.2-3 g daily | Beta-alanine | Any time, daily without gaps |
| Tingling-free option | Same total daily dose | Sustained-release beta-alanine | Fewer, larger doses tolerated |
| Rest days | Same dose as training days | - | Loading is continuous, not workout-linked |
There is no pre-workout dose
Taking beta-alanine before a session does nothing for that session. Only weeks of consistent daily intake raise muscle carnosine.
Evidence
Duration decides the answer
Under 60 seconds, phosphocreatine dominates and creatine is the better choice. Over about 10 minutes, fuel and oxygen delivery dominate and beta-alanine has little to offer.
Safety
Tingling is harmless but avoidable
Paraesthesia comes from beta-alanine activating sensory neuron receptors. Splitting doses below 1.6 g or using a sustained-release form usually eliminates it.
Interactions & Conflicts
| Interacts with | Severity | Mechanism | Action |
|---|---|---|---|
| Taurine | low | Competes for the same transporter; theoretical taurine depletion | Take at separate times of day if using both |
| Creatine | low | Complementary rather than conflicting energy systems | Commonly combined; no adjustment needed |
| Sodium bicarbonate | low | Overlapping buffering, one intracellular and one extracellular | Can be combined; expect gut upset from bicarbonate |
| Pre-workout blends containing beta-alanine | moderate | Unintended dose stacking and severe tingling | Check labels and count total daily intake |
