    Beta-alanine reliably improves performance in high-intensity efforts lasting roughly one to four minutes. That is the whole claim, and it is a well-replicated one: rowing 2000 m, a 1500 m run, repeated hard intervals, a track cycling pursuit.
    Outside that window the effect fades quickly. Efforts under a minute are limited by phosphocreatine rather than acidosis, and long steady-state endurance is limited by substrate and aerobic capacity, so marathon and long-course athletes should expect essentially nothing. It also works by saturation, not by acute dosing. Taking it before a session does nothing; four to ten weeks of consistent daily intake is what raises muscle carnosine to a useful level.

    How It Works

    Beta-alanine is the rate-limiting precursor for carnosine, a dipeptide stored inside muscle fibres that buffers hydrogen ions produced during glycolysis. Raising muscle carnosine by 40 to 80 percent slows the pH decline that impairs contractile function and glycolytic enzyme activity during hard work.
    This explains the narrow window precisely. Acidosis only becomes performance-limiting once glycolytic flux has been high for around a minute; before that, stored phosphagens dominate, and after several minutes oxidative metabolism takes over and pH stabilises. Carnosine accrues slowly and washes out slowly, with a half-life of weeks. Missing a day is irrelevant; missing a month undoes the loading.

    Dosing & Protocol

    Take 3.2 to 6.4 g daily, always split into individual doses of 1.6 g or less, with food, for at least four weeks and ideally ten. Start at 1.6 g twice daily for the first week to gauge tingling. Sustained-release formulations reduce paraesthesia and allow larger single doses. Do not exceed 6.4 g/day.

    Four weeks of 4-6 g/day beta-alanine significantly augments muscle carnosine and improves exercise performance in the 1-4 minute domain; paraesthesia is the only commonly reported side effect and can be reduced with divided or sustained-release doses.

    Judge it yourself with a repeatable one-to-four-minute test effort, timed at baseline and again at week four. A 2-3% change is real but too small to detect by feel.

    Safety

    Paraesthesia, the tingling of the face, scalp and hands, is common above about 1.6 g in a single dose. It is harmless, peaks within an hour and settles on its own; splitting doses or using a sustained-release form avoids it. Long-term safety data extend to roughly 24 weeks at these doses without notable adverse findings.

    Not established in pregnancy, breastfeeding or under-18s. Keep total intake at or below 6.4 g/day.

    Interactions & Conflicts

    Beta-alanine has no meaningful drug interactions. The one thing worth managing is transport competition with taurine, which shares the same membrane carrier.
