    TL;DR

    Blood pressure responds more to lifestyle than most people expect: sodium reduction, potassium intake, weight loss, exercise and alcohol moderation each move systolic pressure by several mmHg.     Why It Matters

    Blood pressure is the single largest modifiable contributor to global cardiovascular death. The relationship with risk is continuous from around 115/75 mmHg upward, and each 10 mmHg reduction in systolic pressure lowers major cardiovascular events by roughly 20% and stroke by 27%. Crucially, most of the population burden sits in the elevated and stage-1 range rather than in severe hypertension — which is where lifestyle and nutritional interventions have the greatest leverage, often before medication is indicated.

    How to Measure

    Home monitoring with a validated upper-arm oscillometric device gives better prognostic information than clinic readings. Sit quietly for five minutes, back supported, feet flat, cuff at heart level, and take two readings a minute apart morning and evening for seven days — discard day one and average the rest. Ambulatory 24-hour monitoring is the reference standard and detects white-coat and masked hypertension as well as absence of the normal nocturnal dip.

    Optimization Protocol

    Start with the levers that have the largest effect sizes. Reduce sodium toward 1500-2300 mg/day, which lowers systolic pressure by 5-6 mmHg in hypertensive adults, and raise potassium to 3500-4700 mg/day from vegetables, fruit and legumes unless kidney function is impaired. A DASH-pattern diet delivers around 11 mmHg. Aim for 150 minutes weekly of aerobic exercise plus isometric handgrip training three times a week, which has surprisingly strong data at roughly 8 mmHg. Each kilogram of weight loss adds about 1 mmHg. Limit alcohol to two units a day or fewer. On top of that foundation, dietary nitrate from beetroot juice at around 400 mg gives 4-5 mmHg, magnesium at 300-500 mg/day gives 2-3 mmHg in deficient individuals, taurine at 1.5-3 g/day around 3 mmHg, and L-citrulline at 3-6 g/day roughly 4 mmHg. These effects are additive with each other and with medication, so monitor when combining.
