    How It Works

    Muscle contraction depends on calcium influx and relaxation on its removal; magnesium competes with calcium at binding sites and supports the ATP-dependent pumps that clear calcium from the cytosol. Inadequate magnesium therefore leaves muscle prone to sustained contraction, cramping and delayed relaxation. Magnesium also supports ATP regeneration and buffers some of the oxidative and inflammatory response to intense exercise. Delayed-onset muscle soreness, however, is driven mainly by mechanical microtrauma from eccentric loading, which magnesium status cannot prevent - a key reason to keep expectations modest.

    What the studies say

    Small randomised trials have found that magnesium supplementation before and after strenuous exercise can reduce perceived soreness and markers such as creatine kinase in some protocols, while other trials find no difference from placebo. Studies in athletes with marginal intake or heavy sweat losses tend to show more benefit than those in well-nourished participants. Evidence for topical magnesium oils and Epsom salt baths is weak; transdermal absorption of meaningful quantities has not been demonstrated. For recurrent soreness or cramping the higher-yield interventions remain training load management, adequate protein, hydration and sleep, with oral magnesium used to correct a shortfall rather than as a recovery aid in its own right.

    Caveats

    Safety ceiling: 350 mg/day is the supplemental upper limit; higher doses cause diarrhoea, which is counterproductive around training through fluid loss. Avoid without medical advice in renal impairment. Separate from antibiotics, levothyroxine and bisphosphonates by four hours.

    Less likely to help if

    Athletes with adequate dietary magnesium see no measurable change in soreness ratings.
